Masters Swim Workouts
A masters swim workout is an interval-based pool session of about an hour, built from a warm-up, a main set on send-off intervals and a cool-down, swum in a lane with swimmers of similar speed. These are four complete workouts of 2,700 to 3,300m (distance, IM, sprint and threshold) with send-offs written for a 25m pool and yard notes.
What makes a masters swim workout different?
USMS sample workouts of about 3,000 yards take roughly 53 minutes to 1 hour 5 minutes, and each has a warm-up, a main set and a cool-down. The same shape runs through all four sessions on this page.
- Intervals, not laps: the main set runs on a fixed send-off, so the whole lane works to the same clock.
- Lanes by speed: swimmers tend to sort themselves into lanes of similar pace, which keeps send-offs fair.
- Volume: 2,700 to 3,300m here, about an hour of work.

Masters distance workout: 3,300m of aerobic swimming
Four 400s on a 7:00 send-off are the core of this session: aerobic work with about 20 seconds of rest at a 6:40 swim. The whole session takes about 60 minutes.
Masters Distance Set
Aerobic distance, about 60 minutes · 3300m total
- 400m Easy freestyle, loosen up — GA1
- 6 × 50m Kick — TU · Leave every 1:10 between repeats · Fins optional. Kick on your side or front with a steady, compact kick.
- 4 × 400m Aerobic 400s, hold one split — GA2 · Leave every 7:00 between repeats · Aim for even splits on all four. Swim the last 100 of the last 400 faster only if the earlier reps felt easy.
- 6 × 100m Pull 100s, long and relaxed — GA1 · Leave every 1:45 between repeats · pull
- 4 × 50m Fast 50s to finish — SA · Leave every 1:00 between repeats
- 200m Easy choice stroke — ReKom
Yards: kick 50s on 1:05, 400s on 6:25, pull 100s on 1:35 and fast 50s on 0:55.
Masters IM workout: 3,000m across all four strokes
Eight IM 100s build the stroke transitions, then four IM 200s at threshold effort make the strokes hold up when tired. Expect about 58 minutes.
Masters IM Set
IM and stroke mix, about 58 minutes · 3000m total
- 300m Easy freestyle — GA1
- 8 × 50m Drill 50s by stroke: fly, back, breast, free, twice through — TU · Leave every 1:10 between repeats · One drill per rep in IM order. Use one-arm fly or kick on your side if full butterfly is not yet part of your stroke.
- 8 × 100m IM 100s, 25m of each stroke — GA2 · Leave every 1:55 between repeats · Order is fly, back, breast, free. Controlled pace with clean turns between strokes.
- 4 × 200m IM 200s, 50m of each stroke — WA · Leave every 3:50 between repeats · Steady effort through all four strokes. Do not spend it all on the butterfly leg.
- 4 × 100m Freestyle pull 100s — GA1 · Leave every 1:45 between repeats · pull
- 300m Easy choice stroke — ReKom
Yards: drill 50s on 1:05, IM 100s on 1:45, IM 200s on 3:30 and pull 100s on 1:35.
Masters sprint workout: 2,700m of speed and power
Twelve fast 50s on a 1:30 send-off are the main set, with short max-speed 25s before and after. The session takes about 60 minutes because the send-offs leave long recovery between sprints.
Masters Sprint Set
Speed and power, about 60 minutes · 2700m total
- 400m Easy freestyle — GA1
- 2 × 200m Aerobic 200s — GA1 · Leave every 3:30 between repeats
- 4 × 50m Build each 50 from easy to fast — GA2 · Leave every 1:00 between repeats
- 8 × 25m Max-speed 25s from a push-off — SP3 · Leave every 45s between repeats · Streamline off the wall and swim at full speed. Skip the next rep if your time slows by more than a second.
- 100m Easy swim to recover — ReKom
- 12 × 50m Fast 50s with full recovery — SP2 · Leave every 1:30 between repeats · Fast and controlled. The send-off leaves about 50 seconds of rest at a 40-second swim, so every rep should be quick.
- 4 × 100m Pull 100s, easy — GA1 · Leave every 1:45 between repeats · pull
- 4 × 25m Finishing 25s, max speed — SP3 · Leave every 1:00 between repeats
- 300m Easy choice stroke — ReKom
Yards: 200s on 3:10, build 50s on 0:55, max 25s on 0:40, fast 50s on 1:20 and finishing 25s on 0:55.
Masters threshold workout: 3,000m at CSS pace
Ten 100s on a 1:40 send-off, then four 200s on 3:20, both at critical swim speed (CSS) pace. It takes about 55 minutes and is the hardest of the four.
Masters Threshold Set
CSS pace, about 55 minutes · 3000m total
- 400m Easy freestyle — GA1
- 4 × 50m Technique drill 50s — TU · Leave every 1:10 between repeats
- 10 × 100m Threshold 100s at CSS pace — WA · Leave every 1:40 between repeats · Hold CSS pace to 2 seconds slower. If you cannot make the send-off with at least 5 seconds of rest by rep 6, stop the set.
- 200m Easy swim between sets — ReKom
- 4 × 200m Threshold 200s at CSS pace — WA · Leave every 3:20 between repeats
- 4 × 50m Fast 50s — SA · Leave every 1:00 between repeats
- 200m Easy choice stroke — ReKom
Yards: drill 50s on 1:05, threshold 100s on 1:30, threshold 200s on 3:00 and fast 50s on 0:55.
How do masters send-off intervals work?
With a send-off, you have that set amount of time to swim and rest before the next repeat, however fast you swim. A rest interval is different: you get the same rest after every swim, whatever your swim time.
- Example: 100s on 1:45. A 1:35 swim leaves 10 seconds of rest and a 1:40 swim leaves 5.
- Spacing: allow 5 seconds between swimmers when you leave the wall.
The key habit is to read the pace clock at every wall. If your swim eats the whole interval, the set is too fast for your lane, so drop to a slower send-off.
What is masters lane etiquette?
Circle swimming is the norm at most organized masters workouts: stay to the right of the lane and move toward the center only when ready to turn at the wall.
- If you need to stop, pull over at the wall and scoot to the corner of the lane.
- To pass, tap the toes of the swimmer in front, which signals you will pass at the next turn.
- Never push off right before or after another swimmer.
How do I scale masters swim workouts to my lane speed?
Use your CSS pace per 100m: add 15 seconds for aerobic 100s and 10 seconds for threshold 100s. This is AquaPlan's rule of thumb, not a USMS rule, and the workouts above use a CSS of about 1:30 per 100m.
- CSS 1:20: aerobic 100s on 1:35, threshold 100s on 1:30.
- CSS 1:30: aerobic 100s on 1:45, threshold 100s on 1:40.
- CSS 1:40: aerobic 100s on 1:55, threshold 100s on 1:50.
- CSS 1:50: aerobic 100s on 2:05, threshold 100s on 2:00.
Not sure of your CSS? Enter two recent times in the swim pace calculator and scale the 200s and 400s by the same share.
How do I put a masters swim workout on a Garmin?
Use the "Open in builder" button under any workout above, then create a Garmin-compatible FIT file and copy it to a compatible watch over USB, or use connected-account upload when it is available. The Garmin swim workouts page explains the export.
Supported steps vary by watch, and pace and zone targets are not part of the file. The swim workouts for Garmin article lists the watches Garmin names for structured pool workouts. On a team practice, treat the watch as a backup to the pace clock.

Sources and limitations
Sources verified November 7, 2026. USMS describes the typical session shape, the send-off versus rest interval definition and the lane etiquette; the four workouts, the send-off times and the scaling rule are AquaPlan editorial applications.
Limitations: the workouts assume a medium lane at a CSS of about 1:30 per 100m, and your own lane, coach or pool may use different send-offs. They are not a coaching assessment, and USMS does not publish these exact sets. Check with your coach before changing a team set.
